How to Improve Sleep Quality as an Athlete
Timing and Consistency
Your circadian rhythm — the internal clock that regulates sleep-wake cycles — is highly sensitive to consistency. Going to bed and waking at the same time every day, including weekends, is one of the most effective interventions available. Irregular sleep timing disrupts the rhythm even when total hours are adequate.
Evening Training
Late-evening high-intensity training raises core body temperature and cortisol, both of which delay sleep onset. If you train in the evening, allow at least 90 minutes between finishing and attempting to sleep, and consider lower-intensity sessions for evening slots where possible.
Light Exposure
Morning sunlight exposure anchors your circadian rhythm and improves sleep quality at night. Evening blue light (screens) delays melatonin production and pushes back sleep onset. Use blue light filters or glasses after 9pm if evening screen use is unavoidable.
Temperature
Core body temperature needs to drop by approximately 1°C to initiate sleep. A cool bedroom (16–19°C) significantly improves sleep onset and deep sleep duration. A warm shower or bath 1–2 hours before bed paradoxically helps — it raises surface temperature, which then drops rapidly, accelerating the cooling process.

Building a Sleep Routine That Works
A practical evening protocol for athletes:
